HYROX Nutrition: What to Eat and When to Fuel on Race Day
HYROX is long enough for nutrition to matter and intense enough that eating during the race can feel awkward. Most athletes should win the nutrition battle before the start, then use a small, practised dose during the event only if duration and tolerance justify it.
Plan from expected finish time, not elite highlight reels. A 60-minute athlete and a two-hour athlete have different carbohydrate and fluid exposure.

the pre-race meal
Use a familiar carbohydrate-rich meal two to four hours before the start, with moderate protein and no surprise load of fat, fibre or spice. For an early wave, a smaller breakfast plus a snack closer to start time may be easier.
Arrive normally hydrated. Sip according to thirst and conditions; do not turn the holding area into a hydration contest.
fuel around the stations
Chewing is impractical and large fluid volumes can slosh through burpees, sled work and lunges. If your race is likely to run beyond about 75–90 minutes, test one 30g carbohydrate gel shortly before the start or at an accessible transition point.
Never trial caffeine, a concentrated gel or a new breakfast on race day. Caffeine may help performance, but stacking coffee, pre-workout and caffeinated gels can create palpitations, anxiety and gut problems.
rehearse the hybrid problem
Practise the plan during a session that alternates running and stations. A gel tolerated on an easy jog may feel different before sled pushes. Record start time, dose and symptoms.
After the finish, use carbohydrate, protein and fluid to begin recovery—especially if travel or another event follows. For product timing fundamentals, read when to take an energy gel.
the bottom line
HYROX is long enough for nutrition to matter and intense enough that eating during the race can feel awkward. Most athletes should win the nutrition battle before the start, then use a small, practised dose during the event only if duration and tolerance justify it. Turn the principle into a plan, test it under relevant training pressure and keep clear notes on what actually works.

frequently asked questions
do you need a gel for HYROX?
Not every athlete does. It becomes more useful as finish time extends or when pre-race intake was limited.
when should i take it?
A practised dose shortly before the start may be simpler than opening fuel mid-station. Longer-duration athletes can test one later point.
what should i drink?
Use normal pre-race hydration and small on-course amounts according to thirst, heat and access.
